A Periodized Hypertrophy Program for Men: Three Splits, One Plan
To build muscle, you need to train each muscle with roughly 10 or more hard sets per week, get most of that work from compound lifts, and progress the load over time. In a 2017 meta-analysis in the Journal of Sports Sciences, Schoenfeld and colleagues found that lifters doing 10 or more weekly sets per muscle gained 9.8% muscle size over a study period, against 5.4% for those doing fewer than five. Everything else, including the split you choose, matters less than most gym content suggests.
Below you get the plan first and the science second. Three versions of the same periodized program: full-body for 2 to 3 days a week, upper/lower for 4, and push/pull/legs for 3 to 6. Each runs on a 12-week cycle that rotates three qualities: muscle size, strength, and muscular endurance. Pick the split that fits your schedule and start this week; the evidence sections afterward explain why it is built this way. The sources are the research groups that actually run these studies: Brad Schoenfeld's volume, frequency, and loading meta-analyses, the 2025 dose-response meta-regression by Pelland and colleagues in Sports Medicine, Stuart Phillips' protein work at McMaster University, and the 2022 Schumann meta-analysis on whether cardio interferes with lifting.
The plan in one minute
Pick your split by the days you can reliably train: 2 to 3 days, full-body; 4 days, upper/lower; 5 to 6 days, push/pull/legs. All three deliver the same thing, 10 to 20 hard sets per muscle per week, built on compound lifts. A "hard set" means you stop 1 to 3 reps short of failure, the point where you could not complete another rep.
Whichever split you choose, it runs on the same repeating 12-week cycle:
- Weeks 1 to 4, hypertrophy block: 8 to 12 reps per set, 1 to 2 reps short of failure, rest 90 seconds to 2 minutes.
- Weeks 5 to 8, strength block: 4 to 6 reps per set on compound lifts, 2 reps short of failure, rest 3 minutes. Accessory exercises stay at 8 to 12.
- Weeks 9 to 11, endurance block: 15 to 20 reps per set at lighter weights, 1 to 2 reps short of failure, rest 60 to 90 seconds.
- Week 12, deload: same exercises, half the sets, weights at 60% of normal. Then restart the cycle with slightly heavier weights than the previous one.

The endurance block is not a throwaway. A 2017 meta-analysis by Schoenfeld and colleagues in the Journal of Strength and Conditioning Research found that light weights taken close to failure grow muscle about as well as heavy ones; what heavy loads win on is maximal strength. So the high-rep weeks keep building size while your joints get a break from heavy loading. Cardio sits outside this cycle entirely; it has its own section further down.
Program 1: Full-body, 2 to 3 days a week
Best if your schedule is unreliable. Leave at least one rest day between sessions. Alternate Workout A and B across the week (A/B/A one week, B/A/B the next if training 3 days).

Workout A
- Barbell back squat: 3 sets
- Bench press: 3 sets
- Bent-over barbell row: 3 sets
- Romanian deadlift: 2 sets
- Overhead dumbbell press: 2 sets
- Plank: 3 x 30 to 60 seconds
Workout B
- Deadlift: 3 sets
- Overhead barbell press: 3 sets
- Lat pulldown or pull-up: 3 sets
- Leg press or front squat: 2 sets
- Dumbbell incline press: 2 sets
- Hanging knee raise: 3 sets
Reps follow the current block (8 to 12 in hypertrophy weeks, 4 to 6 on the first three exercises in strength weeks, 15 to 20 in endurance weeks). At 3 days a week this delivers roughly 10 to 15 weekly sets for every major muscle. At 2 days it delivers about 10, the low end of the productive range, which is enough to grow on, just more slowly.
Program 2: Upper/lower, 4 days a week
The middle option: Monday upper, Tuesday lower, Thursday upper, Friday lower.

Upper
- Bench press: 3 sets
- Barbell or seated cable row: 3 sets
- Overhead press: 3 sets
- Lat pulldown or pull-up: 3 sets
- Incline dumbbell press: 2 sets
- Biceps curl and triceps pushdown: 2 sets each
Lower
- Back squat (day 1) or deadlift (day 2): 3 sets
- Romanian deadlift (day 1) or leg press (day 2): 3 sets
- Walking lunge or Bulgarian split squat: 2 sets
- Leg curl: 2 sets
- Standing calf raise: 3 sets
- Ab wheel or cable crunch: 3 sets
This lands most muscles at 14 to 18 weekly sets, near the top of the productive range, while keeping sessions under an hour.
Program 3: Push/pull/legs, 3 to 6 days a week
Push (chest, shoulders, triceps), pull (back, biceps), legs. Run it once through per week (3 days), or twice (6 days) if recovery, sleep, and appetite genuinely keep up. Four or five days works too: just continue the P/P/L rotation across weeks rather than restarting each Monday.

Push: bench press 3 sets, overhead press 3 sets, incline dumbbell press 2 sets, lateral raise 3 sets, triceps pushdown 3 sets.
Pull: deadlift or rack pull 3 sets, pull-up or pulldown 3 sets, barbell row 3 sets, face pull 2 sets, biceps curl 3 sets.
Legs: back squat 3 sets, Romanian deadlift 3 sets, leg press 3 sets, leg curl 2 sets, standing calf raise 3 sets.
At 6 days this is a high-volume program, 16 to 22 sets per muscle weekly, and it assumes you sleep 7 or more hours and eat enough protein. At 3 days per week each muscle gets about 8 to 11 sets, which works, though the full-body plan gives you more frequent practice on the big lifts at that frequency.
What actually drives muscle growth
Three things, in order of importance: hard sets, effort, and progression.
Volume is the main dial. The 2025 Pelland meta-regression, covering 67 studies and 2,058 participants, confirmed that muscle growth increases as weekly set volume increases, with diminishing returns as volume climbs. That is why every program above lands in the 10 to 20 set range.

Effort is the filter. Sets taken far from failure count for little. If you finish a set knowing you had six more reps in you, that set did not do much.
Progression is the engine. Muscles adapt to the demand placed on them, so the demand has to rise. Add a rep, then another, then weight. Write it down.
Training frequency, meaning how many times per week you hit each muscle, matters less than volume. A 2019 meta-analysis by Schoenfeld, Grgic, and Krieger found that when total weekly sets are equal, spreading them over more days produces no significant extra growth. The 2025 Pelland analysis reached the same conclusion for muscle size, though frequency did help strength. This is why the three splits above are interchangeable for hypertrophy: they are different containers for the same volume.
Compound lifts, exercises that move multiple joints at once such as squats, deadlifts, presses, and rows, anchor every session. They let you load the most muscle with the fewest sets, which is what makes 45 to 70 minute sessions possible.
What is periodization and do you need it?
Periodization means organizing training into blocks with different emphases, the way the 12-week cycle above rotates size, strength, and endurance, instead of doing the same thing forever. A 2017 meta-analysis by Williams and colleagues in Sports Medicine found periodized programs improved one-rep-max strength more than non-periodized programs, with a moderate effect size of 0.43 across 18 studies.
The honest caveat: this evidence is stronger for strength than for muscle size, and a 2019 review in Frontiers in Physiology by Afonso and colleagues argued that many periodization studies have design problems that inflate the apparent benefit. For a beginner, simply adding weight to the bar every week is already a form of periodization. We use blocks here for a practical reason as much as a physiological one: alternating rep ranges keeps you progressing on two fronts, and heavier strength blocks raise the loads you can then use for higher-rep work.
Does cardio kill your gains?
No, not at reasonable doses. The 2022 Schumann meta-analysis in Sports Medicine compared lifters who added aerobic training to lifters who only lifted: the difference in muscle growth was an effect size of −0.01 across 15 studies, statistically zero, and maximal strength was similarly untouched (−0.06). The one real cost was explosive strength, such as jump power, which dropped by an effect size of −0.28, mostly when cardio and lifting were crammed into the same session. If you are not a jumper or sprinter, that trade barely concerns you, and separating cardio from lifting by a few hours or a day shrinks it further.

Our recommendation, kept deliberately separate from the lifting cycle: two sessions per week of 30 to 40 minutes at an easy pace (you can hold a conversation), on rest days or after lifting, never before. One of the two can be intervals if you prefer. Combined with your lifting, this lands you inside the World Health Organization's guideline of 150 to 300 minutes of moderate aerobic activity per week.
What this program will not do
It will not transform you in a month. Realistic muscle gain for a man in his first year of serious training is roughly 0.5 to 1 kg of actual muscle per month, and considerably less after that. Study participants gaining "9.8%" did so in specific measured muscles over 8 to 12 weeks, not in visible bodyweight.
It will not out-train a poor diet. Muscle growth requires adequate protein: the 2018 Morton and Phillips meta-analysis of 49 trials in the British Journal of Sports Medicine found benefits of additional protein plateau around 1.6 g per kg of bodyweight per day. It will not fix a fat-loss problem by itself. Lifting preserves muscle in a deficit, but the deficit itself comes from diet.
And the periodization structure specifically is the weakest-evidenced part of this article. If you ran the hypertrophy block year round with steady progression, the research suggests you would capture most of the growth. The blocks earn their place mainly through better strength progress and, in our experience, better adherence.
Quick answers
How many sets per week to build muscle?

Is full body better than push pull legs?
Not for muscle growth. When weekly sets are equal, meta-analyses show no significant difference between splits. Pick the one whose schedule you will actually keep.
How long does it take to see muscle growth?
Measurable muscle growth appears within 8 to 12 weeks of consistent training in most studies. Visible change in the mirror typically takes 2 to 3 months; strength rises sooner.

How much protein do I need to build muscle?
About 1.6 g per kg of bodyweight per day. A 2018 meta-analysis of 49 trials found muscle gains plateau near that intake; for an 85 kg man that is roughly 135 g of protein daily.
Should beginners do periodization?
It is optional. Beginners grow well by adding weight or reps each week. Periodized blocks showed a moderate strength advantage (effect size 0.43) in a 2017 meta-analysis, but the hypertrophy evidence is mixed.
