What to Eat to Build Muscle: A Plain-English Nutrition Guide
To build muscle, you need three numbers: 0.7 to 1 gram of protein per pound of body weight per day, a calorie intake slightly above what you burn, and most of it from food that recently looked like food. A 49-study review in the British Journal of Sports Medicine (2018) found that muscle gains stop improving beyond 1.6 grams of protein per kilogram of body weight per day, which is about 0.73 grams per pound. For a 190-pound man, that is roughly 138 grams. Almost everything else, meal timing included, matters less than the fitness industry says it does.

The protocol: seven rules you can start tomorrow

Hit your protein number. Multiply your body weight in pounds by 0.7. That is your daily floor in grams. Your ceiling is body weight times 1, a convenient rule because at 1 gram per pound the target is just your body weight. A 190-pound man lands between 138 and 190 grams. Anchors for counting: a chicken breast has about 45 grams, three eggs about 19, a cup of Greek yogurt about 20, a scoop of whey about 25.

- Split it across three to four meals of 30 to 50 grams. Muscle responds best to repeated doses of roughly 0.4 grams per kilogram per meal (Journal of the International Society of Sports Nutrition, 2018). Put one of those meals within a few hours of training. A whey shake after the gym is a fine way to do that. It is convenience, not magic.
- Build every plate in this order: protein, then vegetables, then carbs. Think of the old food pyramid turned on its head. Set your protein portion first, cover half the plate with vegetables, and let carbs fill whatever room your activity level has earned. A desk day earns less rice than a leg day.

Get your macros from whole foods. A macro, short for macronutrient, is one of the three things food is made of: protein, carbohydrate, fat. Where they come from matters. In an NIH inpatient trial (Cell Metabolism, 2019), 20 adults ate ultra-processed and unprocessed menus matched for calories, sugar, fat, salt, carbs, and fiber. On the ultra-processed menu they ate 508 more calories a day and gained two pounds in two weeks. Same nutrients on paper, different outcome in the body. Cook fresh when you can. A salad you assembled, nuts, olive oil, and fatty fish twice a week (the American Heart Association's recommendation) cover most of what a "healthy fats" supplement promises, at dinner prices.

- Default to slow carbs. The glycemic index is a 0-to-100 score of how fast a food spikes blood sugar. White bread sits near the top; lentils sit near the bottom. Brown rice, oats, sweet potatoes, and beans digest slowly, keep you full, and bring fiber with them. Refined carbs, the white and packaged kind, are the ones that quietly make men fat: they spike, they crash, and you are hungry again by 3 p.m. Fast carbs do have one honest use, and that is around training, when your muscles will actually take the sugar.
- Set calories by goal, not vibes. Total calories still decide whether you gain or lose; no food quality rule overrides that. A rough maintenance estimate is body weight in pounds times 14 to 16, depending on how active you are. To build muscle, eat 200 to 400 calories above maintenance; a bigger surplus mostly becomes fat. To lose fat, eat 300 to 500 below, and hold protein at the top of your range so the weight you lose is fat and not muscle. These multipliers are rules of thumb, not lab values, so weigh yourself weekly and adjust.
- Drink water, and keep electrolytes boring. Electrolytes are the minerals, mainly sodium, potassium, and magnesium, that carry the electrical signals your muscles and nerves run on. For a normal one-hour session, water and a salted meal cover you. For long, sweaty sessions, a sugar-free electrolyte mix beats a sports drink, which typically carries 30-plus grams of sugar per bottle you did not need.
What to expect, and what this will not fix
Expect the food changes to work quietly. In the 2018 review above, adding protein on top of hard training produced about 0.3 kilograms of extra lean mass across the trials compared with training alone. That is real, and it compounds, but it is not a transformation on its own. Nutrition amplifies training; it does not replace it. Two honest limits. First, no plate arrangement compensates for missing your weekly protein and calorie totals; the boring numbers are the mechanism. Second, if you are carrying a lot of extra weight, food discipline alone tends to top out: the most intensive lifestyle program ever trialed, the NIH's Look AHEAD study, averaged 8.6 percent body-weight loss in its first year. That is meaningful and worth doing, and it is also the point where physician-guided treatment such as semaglutide operates. Should I stop eating 2 to 3 hours before bed?
Only if fat loss is the goal, where a closed kitchen is a useful fence. For muscle, the evidence points the other way: about 27 grams of casein protein before sleep increased muscle and strength gains in a 12-week trial (Journal of Nutrition, 2015).
How many calories should I eat to gain muscle?
Maintenance plus 200 to 400. Estimate maintenance at body weight in pounds times 14 to 16, then adjust from what the scale does over two weeks.
The evidence, if you want to go deeper
Where the protein number comes from
The 1.6 g/kg figure comes from a meta-analysis of 49 randomized trials with 1,863 participants (Morton et al., British Journal of Sports Medicine, 2018). Below that intake, more protein meant more muscle; above it, gains flattened. The upper bound of the estimate's confidence interval reached about 2.2 g/kg, which is where the gym-lore "1 gram per pound" happens to land. So 0.7 grams per pound is the evidence-backed target and 1 gram per pound is defensible insurance. In trials of healthy adults these intakes have not shown kidney harm, but men with kidney disease should set protein targets with their doctor, not a blog.
Why timing matters less than you think
A 2013 meta-analysis by Schoenfeld, Aragon, and Krieger found that protein timing's apparent benefits vanished when studies were controlled for total daily protein. Totals first. Distribution is the reasonable second-order move: spreading intake into three to four doses of about 0.4 g/kg tracks how muscle protein synthesis, the process of turning eaten protein into muscle tissue, responds to feeding. And the one timing slot with decent trial evidence is the least intuitive: pre-sleep protein, per the 2015 Journal of Nutrition trial in the quick answers. The popular version of that advice, stop eating before bed to protect growth hormone, has no comparable trial behind it.
What the glycemic index can and cannot do
The glycemic index is useful shorthand for picking foods, and that is where its evidence ends. In the OmniCarb randomized trial (JAMA, 2014), 163 overweight adults ate low-GI or high-GI diets for five weeks with everything else controlled, and the low-GI diets did not improve insulin sensitivity or cholesterol. Choose low-GI foods because they are usually whole foods with fiber that keep you full, not because the index itself is a fat-loss mechanism.
Fiber and fat, the unglamorous half
Fiber is the carbohydrate you do not digest, and it is doing quiet work: fullness, blood sugar smoothing, feeding gut bacteria. The guideline is 14 grams per 1,000 calories, about 38 grams a day for most men, and an American Society for Nutrition analysis found only about 5 percent of American men actually get there. Beans, oats, vegetables, and fruit close the gap; so does choosing the brown rice in rule 5. For fats, prioritize the omega-3s in fatty fish, plus nuts and olive oil. Omega-3 supplements specifically for muscle growth have small, mixed evidence, so eat the fish first.
Where this protocol stands on thin ice
The per-meal distribution rule rests on short-term muscle protein synthesis data more than long-term trials; if you only manage two big protein meals a day, the totals still do most of the work. The post-workout whey habit is convenience, and anyone who tells you the window closes in 30 minutes is selling urgency. Waiting an hour after waking to eat, advice you will see in optimization circles, has no trial evidence we can cite; file it under preference. Fermented foods and probiotics are reasonable for general health, but their evidence for body composition is weak. And electrolyte powders are mostly unnecessary outside long, sweaty sessions, however good the marketing is.
